Helmets are required for riders. Entries from minors will only be accepted with a parent or guardian’s signature. I know that running and biking is a potentially hazardous activity. I should not enter and participate unless I am medically able and properly trained. I know that there will be traffic on the course route. I assume the risk of riding in traffic. I assume any and all other risks associated with this event, including but not limited to falls, contact with other participants, the effects of the weather, including high heat and humidity, and the condition of the roads, all such risks being known and appreciated by me. Knowing these facts and in consideration of your accepting my entry, I hereby for myself, my heirs, executors, administrators or anyone else who might claim on my behalf, covenant not to sue, and waive, release, and discharge the Epilepsy Foundation of Hawaii, this event’s officers, directors, members, volunteer-agents, successors, assigns or anyone acting on their behalf, from any and all claims of liability for death, personal injury, or property damage of any kind the nature whatsoever arising out of or in the course of my participation in this event. HIP FLEXIBILITY:

When it comes to fitness, stretching is often left out at the

start and finish of a good workout. What many people don’t

know is that adequate muscle length is necessary to achieve

proper form during exercise. When faced with the question

of when and what to stretch, consider which body part your

workout will focus on, and start there. Stretching before ac-

tivity will allow you to build strength while taking advantage

of the flexibility you have gained following your stretches. Be

sure to complete five to ten minutes of warm up activity be-

fore you stretch to improve blood flow and increase you abil-

ity to gain muscle length. If you have just completed a high

intensity workout, stretching afterwards will help prevent any

proceeding stiffness.

The following stretches focus on your hip flexibility. You

hip musculature assists in stabilizing your pelvis, which is

extremely important for distance running. Adequate muscle

length and strength around your pelvis will lead to improved

core stability and will prevent many injures including lower

back pain, sciatica, hip flexor strains, and bursitis of the hip.

The following stretches should be completed in sets of three

with a thirty-second hold in each position.

Kneeling Hip Flexor Stretch

While in a lunge position with your right knee on the floor, tilt

your pelvis under and press your hips forward until you feel a

stretch in the front of your right hip. Switch sides and repeat.

Hamstring stretch

With your right heel on a step or stool, straighten your right

knee. Hinge forward at your hips, keeping your back straight,

until you feel a stretch in the back of your right thigh. Switch

sides and repeat.

Piriformis stretch

Lay on your back and cross your right heel over your left knee.

With your hands, hold beneath your left knee and pull your

left knee towards your chest until you feel a stretch on the

side/back of your right hip. Switch sides and repeat.

Happy New Year!! Making resolutions a daily part of the journey of life

Welcome to 2015. Life is a journey they say and it is filled with ups and downs. The beginning of the year is a great time to reflect on this journey of life and to see where we have been and where we want to go. At this time of year, the idea of making “New Year’s Resolutions” is hopeful. According to the University of Scranton, Journal of Clinical Psychology the top 10 New Year’s resolutions for 2014 were as follows:

Lose WeightGet organizedSpend less, save moreEnjoy life to the fullestStay fit and healthyLearn something excitingQuit smokingHelp others in their dreamsFall in loveSpend more time with family

However, the data shows that only 8% of people achieve their goals. Sounds dismal right? This got me thinking about how we can change those statistics and I thought why wait for the new year to set goals, why not now? If life is truly a journey then every single day we have is an opportunity to change our reality. Our goals need to be built into this wonderful and sometimes crazy journey we call life. If we always wait for the New Year, we miss out on the many possibilities that exist in every moment.

After almost 25 years of Coaching, training and racing I’ve learned a lot about myself and about what drives us as humans. There is far too much to really write here, but truly I can say that the journey of life is like running a race. I love to train and race. Each event is a little microcosm of the jour-ney of life. While I’m out on the course there are moments that I may think “holy crap monkey” and can feel the ache in my muscles and my heart rate racing and wonder if I can re-ally do it. But there is a voice deep down inside that screams out YES. The finish line is coming and I can get there. And I continue focusing on one step at a time, knowing that I’ve trained, that I am made up of much more than this and that I have the courage to work through the discomfort and get to that finish line. And when I see the end goal, it is like no other feeling. I am doing it, I have overcome the fear, the pain, the self-doubt and made it happen. The journey - the hard work of training, eating well, getting up early and staying up late, was all worth it. The feeling of joy lasts a few days and then I am ready to set the next goal and continue to celebrate life one race, one day at a time.Working out and staying fit and healthy is a daily part of life’s journey. There is nobility in physical pursuits. When we take on a physical challenge like a race or a workout pro-gram, it is us as humans at our most raw and vulnerable. It allows us a look into our souls to see who we really are, what our character really is and if we have the sticktuitiveness to make it happen. I’m always humbled at people’s goals. The fact that they want to achieve more for themselves in light of their busy lives and schedules is always amazing to me. If we can look at our daily lives like a race, and feel the confi-dence to move through the discomfort, to accept the good

and the bad, then it will transform our experi-ence and allow us to live fully.

What I have learned so far in my life’s jour-ney:

Life is a gift. The chances of us even being born are one in 400 trillion (4×1014). That is completely unfathomable as far

as I’m concerned. Good health must be valued. If you really, really want to feel better, you have to work at it. Physically speaking, we were born with what we were born with and it is up to us to take care of that physical body. We take the raw material and either abuse it – take if for grated by eating too much and exercising too little or appreciate it and take care of it. We all have to eat healthy and move our bodies in order to maintain good health and quality of life – it is not an option.We are all worthy. We are all worthy of love and respect, period. I would love to inject the world with doses of

confidence and good self-esteem. Positivity works. Positivity is defined as

–“the state or character of being positive : a positivity that accepts the world as it is.” Easier said than done. Having a positive outlook takes diligence and practicing gratitude daily is a way to start. When we are grateful for all that we have, it creates a flow of energy that brings good feelings and can help change mood and consequently behavior.Life is a journey. We must have the dark in order to appre-ciate the light, we must feel the sorrow in order to appreci-ate the happy times. Life is full of ups and downs, it is how we handle those things that make up life. Each moment brings something different so be open to the possibilities and know these experiences are what enrich us.Control is an illusion. We can only control what we eat, how we move our bodies and how we respond to the world – everything else is out of our control. Smile. It is good for the soul.

New Year’s Resolutions are a good thing yet are often hard to stick to for longer than a few months. By incorporating your resolutions into your daily living, you have a greater chance of being successful. Having the courage and dedica-tion to stick to your goals in spite of life is truly the triumph. Accepting each day and each moment as they are, will give you the confidence and grace to handle any challenge and lead you to a healthier and happier life. Information about the importance and validity of the role that gratitude can play in improving your performance has be-come commonplace. People from all walks of life are utilizing the act of being grateful to get better in some aspect of their performance. Being grateful helps them resolve issues and increase their levels of health and happiness. These people have discovered the truth of what Brother David Steindl-Rast, a Benedictine monk, points out: “It is not joy that makes us grateful, but rather gratitude that makes us joyful.”Brother David goes on to describe the process of being able to utilize the benefits of “the gentle power” of being grateful. En-ergy comes to you when you are able to be aware of this gift, presenting opportunities to stay present and take advantage of each moment. Brother David breaks down the process into the simple steps of stop – look – and go.

Stop: The ability to recognize the gifts avail-able to you when you want to be present each moment. Like the runner who recognizes the pain of running uphill as a gift, an opportunity to be grateful for the opportunity to focus on his breathing and run through the discomfort. In this moment, as the brain senses gratitude, it produces the energy that Brother David refers to as “the gentle power.” The scientific community continues to publish research that clearly demonstrates the connection between the emotion of gratitude and the resulting positive neuro–chemical responses in the brain.Reflection: The ability to “stop” is a function of awareness that allows you to be quiet and evoke the strong mindset to take advantage of the opportunity to learn and grow from each moment. Gratitude is the energy that allows you to “stop” in this manner and the joy comes from how you take advantage of the opportunity.

Look: The ability to embrace any and all challenges and follow the process required to manage the situation.Like the volleyball setter who uses her breathing to “want” to be present, to settle down, to feel, to tighten/fire her core and focus her energy on getting to the ball on time. She sets her feet and uses her breathing to stay present and focus on getting the ball to the right place for the hitter. The process al-lows the setter to remain settled under extreme pressure and feel her performance rather than over think it and become mechanical and rigid.Reflection: The ability to “look” is a function of the discipline to establish and follow and trust a process for responding in a specific manner. Gratitude is the energy that allows you to be present and perform under pressure in the moment and avoid being distracted. The joy is derived from being able to perform at a desired level.

Go: The ability to execute the skills, battle (give best effort under pressure) in order to complete the process, debrief/reframe, and accept the results and record the learning and growth. In the event of a negative outcome or an ongoing challenge, you must be able to find meaning in your experi-

ence and feel joy/value, satisfaction and some level of success from your efforts. Like the endurance athlete who goes out too fast and hits the wall. She might be unable to push the pace, but she can finish strong, perform at her best given her condition, and still learn a valuable lesson and feel good about her effort. Reflection: The ability to “go” is a function of the awareness and maturity to establish realistic expectations. So many individuals and teams sabotage the chance to feel good about their efforts and experience joy and satisfaction because they let negative emotions become more important than the need to be grateful for the opportunity to perform and/or compete.

Caution: The stop – look – and go process for being grateful can result in an over empha-sized sense of self–importance and create unnecessary pressure for some people. This narrow focus can become a distraction, a source of frustration and loss of direction and purpose. The solution requires the maturity to be grateful for the opportunity to contribute to a cause greater than your self; i.e., a team, family, or organization.

Real–Time Results: Tyler YoungI was working with a baseball team that was one strike away from being eliminated from a State Tournament. Tyler was at bat in this most pressure packed situation and yet he appeared relaxed and confident. On his next swing he hit the most beautiful line drive off the centerfield fence that brought in the win-ning run. The team went on to win the next two games and the Championship. The next year the trend continued. Tyler would get his best hits under the most pressure. When

I asked him his secret, he simply said, “It’s two things. One, I have learned to love the challenge of hitting under pressure. Two, as I get up to bat, I breathe and settle down and think about doing “it” for the team. This focus takes the pressure off of me and allows me to be relaxed, swing easy and drive the ball.” In short, Tyler was grateful and he knew how to perform for the right reasons!

In 2012 I was blessed to make it into the Kona Iron-man World Championships. A triathletes dream is to race at home, and have the opportunity to race with elite athletes from all over the world. Three weeks out till race day, on my last 100 mile bike ride training with my BOCA peeps, I crashed pretty bad riding tailwind on the north shore. The thought was that my front tire blew out, was stuck in my brake, and my bike came to a complete halt. The bike stopped, but I didn’t. There is this certain amount of peaceful-ness that you feel as you fly through the air into unconsciousness. The complete quiet quickly changes into a lot of commotion, noise, and most of all intense pain. This pain is very different from training pain. Since I was on the north shore it took the ambulance forever to arrive with the morphine that saved the day. When I opened my eyes the first words out were “Oh no my race”. The damage: 7 broken ribs, broken lt. clavicle, fx skull, broken ear-

drum, and broken thumb. Two days later I remember my coach Raul visiting me in the hospital telling me not to worry; there will be another time to race Kona. I looked him straight in the eyes and said “no way, we’re doing this one”. I was in the best shape ever before the crash, and was crazy enough to think I could do this. My ribs were broken in the back so I was able to breathe semi normal. I’m crazy already so the concussion was a non-issue. After all, there are many athletes that swim and race with one arm. After continuous whining to my trauma surgeon, orthopod, etc., I got them all too eventually clear me to race. After all, they thought there was no way that I could make it out of the swim let alone com-plete an ironman…. Little did they know? Day by day I got stronger and crazier. With

the help from George Davis who is a massage therapist/acupuncturist, I made it through the days of continuous pain. With Raul BOCA coaching me, there was no way I wasn’t passing that finish line. My mantra became: Anything is possible. So now, off to Kona. I hung out with all of my friends, checked in, went to the expo, and enjoyed the magic of Kona. Not knowing what my fate would be, I continued to go through the pre-race motions. I wasn’t able to swim in the ocean pre-race, or get my bike out on the road, but I thought, oh well you only live once. I did decide to take a ride on my bike before I had to check it in. I realized it only felt pain when I stopped. I figured that’s great because it’s a race, I have no need to stop. In Ironman all you do is keep moving forward. Race day arrived and my anything is pos-sible mantra continued. I cried when they sang the anthem, hopped into the water, and swam like Nemo. I haven’t been training for this Ironman for the last six months; I have been training for this ironman my whole life. I caught the eye of one of the life guards Shirley Carpenter and told her I had a broken arm. She ended up kayaking next to me the whole time, and we picked up her friend Dave on the way back. The pain started from the mo-ment I stepped into the water and didn’t stop until I finished. I emerged out of the water in two hours with the help of my two guardian angels. Now it’s bike time. The Kona course is one of the most beautiful and brutal bike courses that I’ve ever been on, but one of my favorites. I do know the course like the back of my hand, so I did know what I was getting myself into. My favorite part of the ride was when Sister Madonna passed me like I was standing still. As I was chasing her, I could not stop laughing and real-izing wow, she is in amazing shape! Next challenge, make it up

to Hawi, the turn around. The wind and the rain took a toll on my body and I considered pulling out. I was so cold that I thought if I stopped, then what? So, as I flew down from Hawi, petrified of the speeds I was hitting, thinking that I must be out of my mind biking 112 miles after such a bad accident. Just keep going, anything is possible. I ended up in T2 at 5:10 pm, just making cut off. As I started the run I pictured the finish med-al in my mind which kept me going. I had passed many of my spectator friends along the way, cheer-ing me on and shaking their heads. They were the ones that kept pushing me forward. At mile 20 my guardian angel Dave from the swim came out on his bike to find me. I looked at my watch, decided to stop doing the “ironman shuffle” and walk the rest of the way back. He kept me company until I hit Palani, and my girlfriends picked me up from there. They fixed my hair, put lipstick on me, and told me it’s time to run. The most memorable part of my race is when about 20 of them ran me into the finish line. I crossed the finish line at 1130pm, fi-nally got my hands on that medal, and realized yes, anything is possible. I have to thank, John, Raul, George, Andrew, my BOCA peeps, and the SBs for making dreams come true……

The morning sun cracking through the Lanikai sky

is an amazing sight and the first delight to experi-

ence when participating in the Jamba Juice Lanikai

Triathlon. In its 14th year, this sprint distance tri-

athlon has inspired and challenged many athletes,

local and visiting. Kailua Beach Park is an Oahu

treasure, listed in many guidebooks as a favorite

spot known for its turquoise water and soft sand.

To have it as the start and finish location for a tri-

athlon was the brainchild of race director Raul Boca.

A sprint distance tri is inviting to novice athletes

who may be intimidated by a 3-discipline event, but

believe they can complete the not so intimidating

distances of a 500 meter swim, a 20K bike and a 5K

run. For experienced athletes, they relish the oppor-

tunity to go fast and hard! This local event is popu-

lar but keeps its numbers manageable to keep that

community, “ohana” type feeling which is common

in Boca Hawaii events. April sometimes blesses Kai-

lua with spring showers, but athletes know to take

it as it comes and embrace what the day’s weather

brings. Rain or shine, athletes enjoy the challenge.

And when it is one of those amazing years where

the Lanikai sky is smiling down upon its racers, it is

truly a breathtaking experience to compete in this

well supported, windward triathlon.

My wife, Lori McCarney, calls me King of the Sherpas. I know that is a bit of an exaggeration, but I’ll take it. The fact is, I truly enjoying supporting her training and her triathlons. I find it very rewarding to help others, especially Lori, reach for their goals.

I am often asked for tips on how to be a good Sherpa for a triathlete, so here’s my top 10 list:

Be aware of the stress and emotions that go along with training and racing, especially during race week. Sometimes, you have to just go with the flow and not take things personally.Training for a race is hard and time consuming, espe-cially for a 70.3 or an Iron-man distance. Ask about each week’s training plan and see if there is a way you can add support. If your athlete is training on their own, have a way of know-ing where they are (we use the FindFriends app when she is doing a long training ride). When you are out on the road supporting, take extra food and drinks for other athletes. I also take a newspaper or book to read because it can be a long day! Make sure that the bike is race-ready. Get it tuned-up, check the tires and brakes, pack extra tubes and water bottles. Take a pair of scissors to trim the race number, as allowable, so that it fits better on the bike. Have your athlete do their own check of the bike and remind them to do a final check before they leave transition. “What gear is your bike in, sweetie?”Agree to a race week menu (both nutrition and hydration) in advance of race week and help your athlete stick to it. Also agree that the race week menu, especially the hydra-tion part, pertains to the athlete and NOT to you. Make sure you know the travel plans. Your athlete is think-ing about the race – you need to think about the travel and keep everything on track.Understand race logistics, especially if you are going to a race that you haven’t done before. Print the Athlete Guide ahead of time. Print course maps and try to drive the bike

course a couple of days before the race. Know the Schedule of Events and develop a calendar for pack-et pick-up, bike drop-off, training, body marking and rest. We download movies to watch on the day before the race.Be alert on race morning… the small details really matter. Plan ahead for how you are getting your ath-lete to the race start. Make sure your athlete has their timing chip (Lori forgot hers at Ironman Kona in 2009 and we had to make a mad dash back to the room). Make sure you know when transition opens and closes. KC Carlberg and I were with Lori at Ironman Melbourne in 2012 and, as we walked in the dark toward the transi-tion area on race morning, we heard the announce-ment that the transition area would close in 5 minutes. I have never seen an athlete and coach move any faster than I did that morning… but we learned an important lesson!Take lots of photos and post updates to social media so friends can be a part of the race. Some people probably think I post too much during Lori’s races, but I have also received many comments from friends around the

world thanking me for helping them to be part of the jour-ney.Have a lei and be ready to lug stuff back to your room at the end of the race. It might not be a good idea to ask about how your athlete handled pitstops during the bike leg. Don’t underestimate your role of Sherpa. It’s very tough be-ing a supporter on race day … standing in the sun, waiting, tracking, worrying, cheering and going without food. Your athlete is probably thinking about you as you’re thinking about them. This is a team sport.

Most importantly, have fun. Being a Sherpa is a great way for you to be a part of the race without actually having to swim, bike or run! Enjoy the adventure and we will see you at the races!

P a u l M i t c h e l l X T E R R A W o r l d C h a m p i o n s h i p s T r a i l R u nWith the scenic Koolau Mountains as the backdrop for the seventh XTERRA World Championship, it was once again a great Sunday on the trails for all the participants in all the races. With about 2000 participants in total, XTERRA was once again a success, with many runners coming from the mainland as well as international runners it is a great opportunity to show what a great trail race we have right here in our backyard. From the start in Ka’a’awa Valley the runners make their way back into the valley on rolling hills, with the sun beating down on them. The 5k. and 10k. runners stay in the valley, while the halfmarathon runners make their way over onto the Kualoa Ranch side, where they get the pleasure of some more hills, and the Kualoa Valley Death Mile - a one mile uphill section, where most runners are forced to walk, followed by an even steeper section, that additonally was quite muddy this year. The Ka Iwi Coast Run wins most beautiful course in my running book. From the start at Sandy Beach Park, the first two miles are all uphill but the colorful rays of sun rising over the ocean takes your mind off the steepness. I nickname this part the sunrise selfie section. People were stopping by the side of the road to take photos with the sunrise over and over again as it became more breathtaking. I admit I stopped half a dozen times to take pictures myself. After mile two it was all downhill to Maunalua Bay Beach Park. Finishers received a commemorative glass fishing float and t-shirt. This 4 mile run is open to all runners, walkers, and strollers and is extremely family friendly.

The annual Turkey Trot organized by Honolulu Mara-thon Clinic is always a great way to prepare for Thanks-giving dinner, but also for the upcoming Honolulu Mar-athon a few weeks later. Here you get to run without a watch and try to hit your predicted time. Those who gets closest goes home with a pie.
